A protein target should make nutrition easier to plan—not turn every meal into a math problem. The calculator combines three practical inputs to give you a daily range and a simple three-meal target.

Choose the outcome

Select weight loss, maintenance, or muscle building. Each goal uses a different protein range because the demands of preserving tissue during a calorie deficit are not the same as maintaining weight or supporting resistance training.

Enter the useful weight

For weight loss, Magnum uses target weight so a higher current weight does not automatically create an impractical protein goal. Maintenance and muscle-building estimates use current weight because that is the body weight being supported now.

What the result means

The lower end is a reasonable starting target. The upper end may fit someone training harder, dieting more aggressively, or prioritizing muscle retention. Consistency across the week matters more than landing on the exact same gram count every day.

Which goal should you choose?

Lose weight: Choose this when reducing body fat is the primary outcome—even if you also want to maintain or build muscle.
Maintain: Choose this when body weight is generally stable and you want a practical baseline for health, activity, and recovery.
Build muscle: Choose this when progressive resistance training and gaining lean mass are the main priorities.

A calorie deficit drives weight loss, but protein can make that deficit easier to manage and may help preserve more lean mass along the way. That matters because the goal is usually to lose body fat—not simply make the scale lighter.

Research on higher-protein weight-loss diets often lands around 25–30% of daily calories from protein. That is context, not a universal requirement. A moderate calorie deficit and an achievable gram target are more useful than forcing a percentage that crowds out fiber-rich carbohydrates or healthy fats.

Daily grams stay more informative

During a calorie surplus, the same protein target represents a smaller share of total calories. Many muscle-building plans fall somewhere around 15–25%, but performance carbohydrates, dietary fat, total calories, and training quality still need room in the plan.

The best protein source is one you enjoy, tolerate, and can use consistently. Portion size and preparation change the exact protein and calorie count, so use the nutrition label or a trusted food database when precision matters.

Complete proteins and plant-protein quality

A complete protein contains all nine essential amino acids in useful proportions. Meat, fish, eggs, dairy, and soy are common examples. Many plant foods provide less of one or more essential amino acids, but that does not make them “bad” protein.

A varied plant-forward diet can meet protein needs by using foods such as tofu, tempeh, seitan, beans, lentils, peas, grains, nuts, and seeds across the day. Total intake, variety, digestibility, and consistency matter more than trying to perfectly combine proteins at every meal.

Whole foods or protein powder?

Whole foods usually bring more vitamins, minerals, fiber, and meal satisfaction. Protein powder can be useful when convenience, appetite, or a high target makes food alone difficult.

Protein works inside a complete plan

If the goal is fat loss, calories still need to remain below energy expenditure over time. If the goal is muscle gain, progressive resistance training and sufficient energy are essential. Protein supports both goals, but it cannot substitute for either condition.

Body recomposition—losing fat while maintaining or gaining muscle—usually requires a moderate calorie approach, adequate protein, resistance training, and patience. It is often slower than scale-focused dieting because progress may show up in measurements, strength, and body composition before body weight changes dramatically.

How much protein is too much?

There is no single upper limit that fits every person, but more protein does not automatically produce more fat loss or muscle. Once needs are covered, very high intake can displace carbohydrates, healthy fats, fiber, fruits, and vegetables without adding meaningful benefit.

Large increases can also cause digestive discomfort or add calories that were not included in the plan. Increase gradually, drink adequate fluids, and judge the target by how well it fits the entire diet—not by the highest number you can tolerate.
